If your pull-up numbers have been stuck for months, the problem may not be effort. Most people train pull-ups the same way they train everything else: a few hard sets to near failure, twice a week, and then they wonder why the fifth rep still feels impossible. Grease the groove takes the opposite approach, and for a skill like the pull-up, it often works faster.

Grease the groove, popularized by strength coach Pavel Tsatsouline, means practicing a movement in many small, submaximal sets spread through the day, never going near failure. You might do five sets of four pull-ups between work tasks instead of three sets of eight in one workout. The total volume ends up higher, but every rep stays crisp and clean.

The method works because a pull-up is partly a skill. Your nervous system learns to fire the right muscles in the right order, and that learning improves with frequent, high-quality practice. Grinding out ugly reps while exhausted teaches your body a sloppy pattern. Fresh reps teach it an efficient one, and efficiency is what turns five reps into ten.

Start by testing your true max. After a warm-up, do one set of strict pull-ups with full range of motion, from a dead hang to chin over the bar, and stop when your form breaks. That number is your baseline. If you can do eight, your groove sets will be around four reps. If your max is four, your sets will be two reps.

The standard prescription is 40 to 50 percent of your max per set. A ten-rep max means sets of four or five. A twenty-rep max means sets of eight to ten. The exact number matters less than the rule behind it: you should finish every set feeling like you could have done several more. If the last rep slows down noticeably, the set was too big.

Spread four to eight sets across the day, with at least fifteen minutes between them. A doorway pull-up bar makes this almost automatic: do a set every time you pass through the door. If you train at a gym, do a set between other exercises or at the start and end of your session, and add a few sets at home if you have a bar.

Progression is deliberately boring. Add one rep to each set per week, or add an extra set per day. After three to four weeks, retest your max and recalculate your set size from the new number. Many people add two to four reps to their max in a single month-long cycle, which is faster than most traditional programs deliver.

Grease the groove has rules that protect you from turning it into junk volume. Never train to failure, never do a set when your muscles still feel fatigued from the last one, and never chase soreness as proof the method is working. If your first set of the day feels weaker than usual, cut the volume for that day rather than pushing through.

Stick to one or at most two movements per cycle. If pull-ups are the priority, do not also grease the groove on dips, handstands, and pistol squats at the same time. The method works because of frequency, and frequency only stays manageable when the exercise list stays short. Run a cycle for four to six weeks, then switch focus.

A sample first week for someone with an eight-rep max looks like this: five sets of four reps daily, Monday to Friday, with Saturday optional and Sunday off. In week two, move to six sets of four or five sets of five. In week three, retest. If the max is now ten or eleven, the next cycle starts with sets of five.

Beginners who cannot do a single strict pull-up can still use the idea, but they need a different entry point. Use jumping pull-ups or slow negatives as the practiced movement, with the same rules: a few controlled reps, several times a day, never to failure. Once one strict rep appears, switch to regular groove sets of one rep.

Grease the groove does not replace your normal training, it replaces the pull-up portion of it. Keep your pushing, leg, and core work as usual, and simply remove the heavy pull-up sets that used to leave your lats fried. Your back still gets plenty of weekly volume, just distributed in a way your nervous system can actually absorb.

The hardest part of grease the groove is trusting it. Sets of four feel too easy, and easy feels like cheating. Give it four honest weeks before judging. Most people who quit do so in week one because the work feels trivial. The ones who stay discover that trivial-feeling practice, repeated dozens of times a week, is exactly how a stuck pull-up number finally moves.
